This week, we’re going under the hood. What is actually happening in your body when you slow your breath down? Quite a lot — and quite fast.
Let’s Talk About Downregulation
Your nervous system runs on two main settings: the sympathetic nervous system (your gas pedal — fight, flight, get-it-done mode) and the parasympathetic nervous system (your brake — rest, digest, repair mode). You’re rarely fully in one or the other; you’re somewhere on a dial between the two, shifting all day based on what’s happening around you.
Downregulation means shifting that dial toward the parasympathetic side — toward calm, toward “safe enough to repair.” It’s not about eliminating stress; some activation is useful, remember eustress, from our June cortisol series. It’s about coming back down afterward — instead of staying stuck in gas-pedal mode all day, which is the chronic cortisol pattern that wears women down.
Here’s the part that tends to surprise people: you don’t need thirty minutes of meditation to shift that dial. You need one thing your nervous system is always listening to — your breath.
Your Breath Is a Direct Line to Your Nervous System
Most of your automatic functions don’t take instructions from you. Your breath is the exception, and it’s connected to your vagus nerve — a long nerve running from your brainstem through your neck, chest, and abdomen, and the primary highway of your parasympathetic nervous system.
Slow, extended exhales stimulate the vagus nerve. That increases vagal tone, which tells your heart rate to slow, blood pressure to ease, and your system to shift out of alarm mode — measurable in heart rate variability (HRV), a marker of how well your nervous system flexes between stress and recovery.
And here’s the speed that surprises people: a 2023 Stanford study (Balban et al.) found that five minutes a day of one specific pattern improved mood and lowered stress more than other tested techniques, with effects showing up in a single session. Your body doesn’t need convincing. It responds almost immediately, because it’s designed to.
The Science Behind the Three Techniques

Box breathing (inhale, hold, exhale, hold — equal counts) extends both your inhale and exhale, and the built-in holds train your tolerance to rising carbon dioxide, part of what makes a racing heart feel less alarming over time. It’s used by Navy SEALs and first responders for a reason — simple, portable, and it holds up under real pressure.
The physiological sigh (a double inhale through the nose, then one long exhale through the mouth) is the fastest of the three. The second, smaller inhale re-opens collapsed air sacs in your lungs, and the long exhale offloads carbon dioxide more efficiently than a normal breath. It’s the quickest on-ramp to calm we have — built to work in as little as one to three breaths.
Resonance breathing (roughly 5.5 breaths per minute — about a 5–6 second inhale and exhale) works differently. It’s less about instant relief and more about training your baroreflex, the system coordinating heart rate and blood pressure. Practiced regularly, it meaningfully improves HRV and emotional regulation over time (Lehrer & Gevirtz, 2014) — think strength training for your nervous system.
